No gym, no dumbbells, no problem. A set of resistance bands is one of the cheapest, most compact ways to build strength at home, and this 20-minute routine works your whole body.
Do it 3 times a week. All you need is a few bands and a little floor space.
What You Need
- Long loop or tube bands for upper body moves like rows and presses.
- Fabric mini loop bands for legs and glutes; they won’t roll up your thighs.
- A door anchor (optional) and a mat for floor exercises.
The 20-Minute Routine
How it works: do each exercise for 40 seconds, rest 20 seconds, then move to the next. Finish all 6 moves, rest 1 minute, and repeat for 3 rounds. Start with 2 minutes of marching in place or arm circles to warm up.
- Banded squats (mini band above knees): push your knees out against the band as you squat down and stand up.
- Standing rows (long band anchored at chest height or around your feet): pull the handles to your ribs, squeeze your shoulder blades together.
- Glute bridges (mini band above knees): lie on your back, press your knees out, lift your hips and squeeze at the top.
- Chest press (band around your upper back): press both hands forward, then slowly return.
- Lateral band walks (mini band above knees or at ankles): stay low in a half squat and step side to side.
- Overhead press (stand on the band): press your hands up overhead, then lower with control.
Cool down: 2 minutes of easy stretching for your legs, chest and shoulders.

Tips for Better Results
- Pick a band that makes the last 2 or 3 reps feel challenging but doable with good form.
- Move slowly, especially on the way back. Control is where bands do their best work.
- Check bands for nicks or tears before each workout.
- Increase the challenge by adding a round, using a heavier band, or shortening rest.
Bottom Line
Twenty minutes, three times a week, and a set of bands that fits in a drawer: that’s all it takes to start building strength at home.
