Foam Rolling 101: 5 Moves to Relieve Back and Leg Tightness

Foam roller for back and leg tightness

Sitting all day, long workouts, or just sleeping wrong can leave your back and legs tight. A foam roller is a cheap, simple tool you can use at home in about 10 minutes.

Before You Start

  • Roll slowly, about an inch per second.
  • Pause on tight spots for 20 to 30 seconds and breathe.
  • Aim for a ‘good hurt’. Ease off if anything feels sharp.
  • Don’t roll a regular foam roller directly across your lower back, joints, or injuries. Work the muscles around them instead.

5 Moves to Relieve Tightness

  1. Upper back: lie with the roller under your shoulder blades, hands behind your head, and roll from mid-back to shoulders.
  2. Lats: lie on your side with the roller under your armpit and roll down along the side of your ribs.
  3. Glutes: sit on the roller, cross one ankle over the opposite knee, and lean into that side.
  4. Hamstrings: sit with the roller under your thighs and roll from just above the knees to your hips.
  5. Calves: place the roller under your calves, lift your hips, and roll from ankles to just below the knees.

Spend 1 to 2 minutes on each area. That’s a full session in about 10 minutes.

Best for back and neck: Chirp Wheel

Unlike a regular roller, the wheel has a channel down the middle, so your spine sits in the gap while the pads work the muscles on either side. That makes back rolling much more comfortable. Go gently and stop if anything feels sharp.
